Marvel actor body transformations
Marvel doesn’t just cast actors. It casts bodies. And for the better part of two decades, the studio has been handing out six-month gym contracts alongside the script, which is why the same handful of trainers — Duffy Gaver, Don Saladino, Simon Waterson, Luke Zocchi, Jason Walsh — keep showing up in the credits of every superhero press cycle.
Some changes were massive. Chris Pratt dropped 60 lbs. Chris Evans packed on 30. Others were subtler recomps that took nine months of lifting. What they share is a brutal template: heavy compound lifts, five or six days a week, paired with eating schedules usually harder than the training itself.
Here are the ten Marvel transformations worth studying, with the actual numbers.
1. Chris Hemsworth
Hemsworth stands 6 ft 3 in and walked into the first Thor in 2011 around 20 lbs heavier than his natural weight. His longtime trainer Luke Zocchi — a childhood friend from Australia — has run his programming ever since, and by Thor: Love and Thunder (2022) Hemsworth was the biggest he’d ever been, hovering in the 220s.
The approach: heavy powerlifting-style work, low reps, long rests, plus enormous food volume — multiple chicken-and-rice meals a day and protein shakes between them. He’s since dialed it back through his Centr app, which leans toward mobility and functional conditioning.
2. Chris Evans
Evans is 6 ft even and was a lean 170-ish before Captain America: The First Avenger (2011). Trainer Simon Waterson put him through three months of two-hour sessions, five days a week, and Evans came out near 200 lbs.
The split was old-school bodybuilding — chest day, back day, legs day — with heavy bench, deadlifts and weighted dips. Evans has said the eating was the worst part, six meals a day whether he wanted them or not, and that he lost most of the size within months of wrapping each film.
3. Chris Pratt
The most extreme swing here. Pratt, 6 ft 2 in, hit around 300 lbs during his Parks and Recreation run, then dropped 60 lbs in six months for Guardians of the Galaxy (2014).
Ex-Navy SEAL Duffy Gaver ran the training: heavy barbell work first, cardio second, no gimmicks. Pratt also drank close to four liters of water a day and cut alcohol entirely. He called the first few weeks miserable, but the physique held through three Guardians films.
4. Hugh Jackman
Nine films across 24 years. Jackman is 6 ft 2 in and has sat between 190 and 210 lbs depending on the movie. British trainer David Kingsbury took over for The Wolverine (2013) and built the now-famous percentage-based strength blocks — squats, deadlifts, bench and weighted chin-ups programmed off his one-rep max.
For Deadpool & Wolverine (2024), Jackman announced a six-month bulk at 54, eating upwards of 8,000 calories a day during the mass phase. He’s also admitted to dehydrating before shirtless scenes, a trick he wouldn’t recommend to anyone.
5. Brie Larson
Larson, 5 ft 7 in, spent nine months with Jason Walsh at Rise Nation before Captain Marvel (2019) — and she’d never lifted seriously before. She deadlifted 225 lbs, hip-thrusted 400 lbs, and pushed a 5,000-lb Jeep down a road for 60 seconds.
Walsh built it around unilateral strength work, sled pushes and heavy hinges rather than aesthetics. Larson has said the training changed how she carried herself off-camera more than how she looked on it.
6. Sebastian Stan
Stan is 6 ft and came into Captain America: The Winter Soldier (2014) needing to look like a credible physical match for Evans. Don Saladino handled it, adding 25 lbs of muscle over several months.
The program was five days a week of strength work with heavy pull-ups, rows and trap-bar deadlifts, backed by around 4,000 calories daily. Stan dreaded the eating schedule — a meal every couple of hours.
7. Paul Rudd
Rudd was 45 when Ant-Man (2015) shot and, at 5 ft 10 in, had spent his career as the funny guy, not the shredded one. He gave up booze, bread, sugar and fried food for a year and trained daily.
His line about it — that you just need to cut out anything good for 12 months and then hire the best trainers in the world — is the most honest summary any Marvel actor has given. He’s kept the condition through Quantumania in 2023.
8. Tom Holland
Holland is 5 ft 8 in and the lightest Avenger at 145 lbs — deliberately. Spider-Man is meant to be wiry, not slabbed, so his work leans on gymnastics, calisthenics and bodyweight conditioning left over from his Billy Elliot West End days.
He did add noticeable size for Uncharted (2022), training six days a week with heavy compound lifts before dropping back down for Peter Parker.
9. Simu Liu
Liu, 6 ft, was a working stuntman — including Pacific Rim: Uprising — before Shang-Chi and the Legend of the Ten Rings (2021), giving him a base most leads don’t have.
Prep combined hypertrophy lifting with months of martial arts choreography under the late stunt coordinator Brad Allan, a Jackie Chan Stunt Team alum. Liu handled a significant share of his own fight work, including the bus sequence.
10. Dave Bautista
The reverse transformation. Bautista is 6 ft 4 in and competed in WWE near 290 lbs. For Drax he came down into the 250s — leaner and more mobile, partly for the physical comedy and partly because the body paint took hours to apply over that much surface area.
He’s since slimmed further for dramatic roles, dropping to around 240 for Knock at the Cabin (2023) after saying he was tired of being cast purely as muscle.
The common thread isn’t a magic program. It’s a deadline, a paid trainer, a controlled kitchen and six to twelve months of consistency. Strip away the budget and the same boring formula remains: progressive overload, protein, sleep, repeat.
